Understand HRV and Your Training Readiness Score
If you use a fitness watch, smart ring, or recovery app, you have probably seen a number called HRV—heart rate variability. Many athletes check it every morning to decide whether to train hard, go easy, or take a rest day. But what does HRV actually measure, and how does it relate to training readiness?
Heart rate variability is the variation in time between consecutive heartbeats, measured in milliseconds. A healthy heart does not beat like a metronome—there are small differences from beat to beat. When your parasympathetic nervous system—the rest-and-digest branch—is active, those differences tend to be larger and HRV rises. When you are stressed, sick, sleep-deprived, or still recovering from hard training, the sympathetic fight-or-flight system dominates and HRV often falls.
HRV reflects how well your autonomic nervous system balances stress and recovery. That is why apps like Oura, Whoop, and Garmin use HRV for recovery and readiness scores. Unlike resting heart rate alone, HRV captures fine-grained autonomic tone and can change day to day before you consciously feel tired.
There is no universal good HRV number in milliseconds. A 25-year-old athlete might average 80 ms while a 55-year-old might average 35 ms—both can be healthy for them. Age, sex, genetics, fitness level, and device type all influence absolute values. What matters most is your trend compared to your own personal baseline, not population averages.
RMSSD is the most common HRV metric in consumer wearables and morning readings. SDNN appears in longer recordings and some devices such as the Apple Watch overnight reading. Use the metric your device provides consistently—do not mix RMSSD and SDNN in the same baseline calculation.
The best time to measure HRV is the same time each morning: immediately upon waking, before standing, coffee, phone use, or conversation. Lie still or sit quietly per your device's protocol for one to five minutes. Many apps capture HRV during the last hours of sleep for this reason. Consistent timing reduces noise from circadian rhythm and postural changes.
To use HRV for training decisions, you need a personal baseline. Collect seven to fourteen consecutive morning readings under normal conditions. Exclude sick days, heavy alcohol nights, travel across time zones, and unusually stressful days if possible. Average the values—that is your baseline. Recalculate every four to eight weeks as fitness improves or life stress changes.
Training readiness compares today's HRV to that baseline. If today's reading is within plus five to plus ten percent of baseline, you are generally well recovered and hard training is often appropriate. A drop of five to ten percent may suggest easing intensity. Drops of ten to twenty percent or more often signal incomplete recovery, poor sleep, illness, or accumulated training load.
A readiness score combines HRV with other recovery signals into a single number—often zero to one hundred. A typical scoring model weights HRV deviation from baseline most heavily, around forty percent of the total score. Resting heart rate may contribute about fifteen percent—elevated morning heart rate versus baseline lowers readiness. Sleep duration and quality together may account for about twenty-five percent. Subjective feel and yesterday's training load often make up the remaining portion.
Score bands help translate numbers into action. Scores of eighty to one hundred generally indicate high readiness—hard intervals, heavy lifting, and long efforts are usually appropriate. Scores of sixty-five to seventy-nine suggest good readiness—moderate-to-hard training if your warm-up feels fine. Scores of fifty to sixty-four indicate moderate readiness—easy Zone 2 cardio, technique work, or lighter lifting. Scores of thirty-five to forty-nine suggest low readiness—active recovery such as walking, mobility, or yoga. Scores below thirty-five often mean rest or very light movement is best.
HRV does not replace how you feel. Sometimes HRV is suppressed but you feel great after a thorough warm-up—moderate intensity may still be fine. Other times both HRV and subjective readiness are low, and rest is the safer choice. Muscle soreness, mood, illness symptoms, and performance trends should always be part of the decision. Chronic low HRV with high training load increases overtraining risk—watch weekly trends, not single days.
Hard training affects next-day HRV. Intervals, long runs, heavy lifting, and races often suppress HRV for twenty-four to seventy-two hours—especially if sleep was short. A low HRV day after a hard session may be normal recovery, not illness. If suppression lasts three or more days with fatigue and poor performance, reduce training load and prioritize sleep and nutrition.
Stress and poor sleep lower HRV before training load does. Work stress, anxiety, short sleep, late meals, dehydration, and illness commonly suppress morning HRV. Even moderate alcohol often lowers next-morning HRV for twenty-four to forty-eight hours and elevates resting heart rate. Exclude alcohol nights from baseline calculations and expect lower scores the morning after drinking.
HRV is different from recovery heart rate. HRV measures beat-to-beat variation at rest—usually captured passively each morning. Recovery heart rate measures how fast your pulse falls after exercise—a dynamic post-effort test. HRV is best for daily training decisions; recovery heart rate is better for periodic fitness assessments. Both reflect autonomic health but answer different questions.
Popular wearables that report HRV include Oura Ring, Whoop, Garmin HRV status, Polar devices, Apple Watch overnight SDNN in the Health app, Coros, and chest straps such as Polar H10 and Garmin HRM-Pro. Overnight and morning resting HRV from quality optical sensors is generally reliable for trends. During exercise or with a loose wrist fit, wrist data is less accurate. Compare trends on one device—not absolute millisecond values across brands.
Medications can shift HRV independently of fitness. Beta-blockers, some antidepressants, stimulants, and thyroid medication may blunt heart rate and HRV responses. You can still track your personal trend on the same medication, but interpret results with your clinician rather than population cutoffs. Never stop prescribed medication based on an HRV score.
Beginners benefit more from consistent habits—regular sleep, gradual progression, and two to three weekly sessions—than from obsessing over daily HRV. Once you have four to eight weeks of training and a wearable baseline, HRV readiness helps avoid stacking hard days back to back. Do not let a low score stop you from building an aerobic base with easy Zone 2 work when you otherwise feel fine.
HRV generally declines with age, but fit older athletes often maintain higher HRV than sedentary peers of the same age. Overtraining syndrome—prolonged fatigue, performance decline, and mood changes from excessive load without adequate recovery—often shows as a downward HRV trend for weeks alongside elevated resting heart rate and poor sleep. HRV alone does not diagnose overtraining, but sustained low readiness scores combined with symptoms warrant a deload and professional guidance if they persist.
Common mistakes include comparing your HRV to someone else's absolute number, changing devices mid-baseline, measuring at inconsistent times, forcing hard workouts on suppressed HRV days repeatedly, and ignoring sleep and stress. Review weekly trends rather than reacting to every single-day swing. Skip scoring on sick days, travel, or after alcohol—log the reading but do not force a training decision from outlier data.
